1. Get a Good Doctor (who understands hormones)

Not all GPs are trained in menopause care—and that matters.

A knowledgeable doctor will listen to your symptoms (not just your blood test results) and help you explore options such as Hormone Therapy (HT), iron or thyroid testing, and bone scans.

Research shows that HT, when started around menopause, can reduce the risk of osteoporosis, heart disease, and even cognitive decline. Find someone who listens to you, not just your blood test results.


2. Prioritise Resistance Training Over Cardio

Estrogen plays a big role in maintaining muscle mass, bone density, and metabolic health. As it declines, so does your natural muscle-building potential. That’s why resistance training is key.

Lifting weights 2–4 times a week helps build lean muscle, boost metabolism, protect your joints, and support long-term health.


3. Eat Within 30 Minutes of Waking

Your cortisol levels naturally rise in the morning, but skipping breakfast can keep them elevated—triggering more stress, fatigue, and fat storage.

Consuming a protein-rich food or drink within 30 minutes of waking helps regulate blood sugar, balance hormones, and support your metabolism throughout the day. It also helps to reduce that 3pm energy crash.


4. Take Creatine

Creatine isn’t just for bodybuilders. It’s a powerful supplement for women in midlife, supporting brain health, muscle mass, and exercise recovery.

Research shows that creatine also improves mood and cognitive function, especially in perimenopausal women dealing with low estrogen.

5. Increase Your Protein Intake

You need more protein now than you did in your 20s. Thanks to anabolic resistance (your body becoming less efficient at building muscle), women over 40 need closer to 1.6–2.2g of protein per kg of body weight per day to support muscle, immunity, and hormonal health.


6. Treat Recovery Seriously

Rest is where the magic happens. As estrogen drops, inflammation and cortisol creep up, making you more prone to burnout and injury if you don’t recover well.

Make sleep, rest days, massage, stretching, and getting out in nature a non-negotiable part of your routine.


7. Prioritise HIIT & Plyometrics for Cardio Training

Instead of long, moderate cardio sessions, focus on HIIT & jump training 1–2 times per week.

This form of training is more effective for preserving lean mass, improving insulin sensitivity & bone density, and reducing visceral fat in perimenopausal women.

Short, sharp sessions = better results with less stress on your system.


8. Eat Lots of Plants

Plant diversity isn’t just about fibre – it’s one of the best ways to support a healthy gut microbiome.

A wide variety of fruits, vegetables, legumes, nuts, seeds, and herbs feed different types of beneficial gut bacteria, which play a crucial role in regulating inflammation, mood, immune function, and even estrogen metabolism.


9. Cut Out Alcohol (or at least cut back)

Even small amounts of alcohol disrupt your sleep, increase hot flushes, raise cortisol, and mess with your metabolism.

In perimenopause, your tolerance to alcohol changes due to liver enzyme shifts and hormone fluctuations. Reducing alcohol intake supports hormonal balance, better sleep, and improved metabolic health—all key during perimenopause.


10. Spend Time With Your Girlfriends

Social connection activates the release of oxytocin, which lowers cortisol, improves mood, and helps regulate inflammation.

Laughter, shared experience, and support from other women going through the same thing can truly change how you navigate perimenopause – emotionally and physically.
